Steps
Pick one wake time
Choose a time you can keep for 14 days, including days off. Write it down. Do not pick a time a clinician has already told you to avoid.
Turn on the phone's bedtime schedule
On an iPhone, set the sleep schedule so notifications quiet down. iPhone: https://support.apple.com/guide/iphone/set-up-a-sleep-schedule-iphaf56dceb4/ios On Android, set a bedtime and a wake time in Clock. Bedtime mode can silence the phone. Android: https://support.google.com/android/answer/9887159
Make a 14-row log
Columns: night, time you got into bed, last caffeine, time you woke. Leave medical scores blank. You write the row. The phone does not. Sheets: https://support.google.com/docs/answer/6000292
Add one line in the morning
It takes a moment. If you skipped a night, leave the row blank rather than inventing a time.
Read the 14 rows
Paste the sheet. Custom instructions: https://help.openai.com/en/articles/6825453-chatgpt-custom-instructions
Read the 14 sleep rows I paste. Name one pattern that is visible in the rows. Suggest one change for the next week. Keep my wake time. If a row is blank, skip it. Do not invent a sleep score. Do not diagnose. If the same problem is in most rows, say to see a professional.
Keep the wake time
Make the one change you accepted. Do not add a second wake time. If sleep is still poor, book a professional rather than another two weeks of tricks.
Example output
Wake time: 06:30, both weeks. Night 3: in bed 23:40, last caffeine 16:00, woke at 06:30. Night 9: in bed 01:10, last caffeine 19:30, woke at 06:30. Pattern from the rows: later caffeine lined up with the later nights. One change for next week: last caffeine before 15:00. The wake time stays.
Power move
The day-14 reading may use only the rows you paste. It names one change. It does not invent a sleep score or a diagnosis.
What to check
- The wake time is the same on the days you planned.
- The pattern names only things that are in your rows.
- Ongoing trouble was a reason to see a professional, not to add another trick.
What it can't do
It is not medical advice, and it does not diagnose insomnia. See a professional for pain, symptoms, or sleep trouble that continues. It cannot change the phone's settings for you.
Privacy
Paste only the text a chat tool needs. Leave out passwords, account numbers, and identity numbers. The steps link to each tool's own help page when a setting matters.
